Warm Up
- 200 swim
- 200 pull
- 6X100 - odd free, even stroke - 25 K, 25 swim, 25 drill, 25 swim @ :20 rest

Main Set
- 2X150 pull @ 2:30
- 2X125 swim @ 2:10
- 2X100 IM @ 2:00
- 2X75 - pull @ 1:15
- 2X50 stroke @ 1:00
- 2X75 - pull @ 1:05
- 2X100 IM @ 1:50
- 2X125 swim @ 2:00
- 2X150 pull @ 2:20

Warm Down
- 100 easy
