Warm Up
- 200 swim
- 100 pull 
- 4X75 kick, drill, swim
- 2X50 build
- 2X25 Fast
- 1x50 build
- 4X25 Fast, easy

Main Set
- 3x150 - 25 build, 75 fast, 50 easy @ 3:15
- 2x50 choice drill, swim @ :20 rest
- 3x125 - 25 build, 50 fast, 50 easy @ 2:45
- 2x50 choice drill, swim @ :20 rest
- 3x100 - 25 build, 25 fast, 50 easy @ 2:15
- 2x50 choice drill, swim @ :20 rest
- 2x50 FAST choice off blocks @ :30 rest
